โ† Grumpy Pickleballer/ Knee & Foot Routine

๐Ÿฅ’ Knee & Foot Routine

Bottom-to-top, slow-to-fast. Not medical advice โ€” just what keeps me on the court.

โšก Pre-Game Warm-Up ~6 min, courtside

Dynamic only. Never static-stretch cold knees.

#MoveDose
1Ankle circles + foot rolls 10 each way; roll each foot 30s
2Leg swings (front-back, side-side) 10 each / leg
3Walking lunges 8 / leg
4Bodyweight squats 10 (slow down, quick up)
5Lateral shuffles 20 ft out + back ร— 3
6Calf raises 15
7Skip / jog the baseline30s
๐Ÿฆต Daily Knee Stability ~8 min

The long game. Tendon + joint resilience.

#MoveDoseWhy
1Spanish squat / wall sit3 ร— 30sPatellar tendon loading
2Single-leg balance30s / leg (progress: eyes closed)Proprioception
3Tibialis raises (toes up, wall)2 ร— 20Deceleration control
4Calf raises (straight, then bent-knee) 3 ร— 15Both calf muscles; doubles as plantar/heel prep
5Glute bridges2 ร— 15Weak glutes = knee pain
6Towel scrunches / toe spreads2 ร— 15Foot intrinsics
๐Ÿงต Hamstring Mobility daily + post-ride

Cyclist's blind spot. Strong but short hamstrings mistrack the knee. Cheap, no downside on a grumpy knee.

#MoveDoseWhen
1Foam roll hamstrings60โ€“90s / legAfter every ride
2Supine strap/band hamstring stretch30s ร— 2 / legDaily
3Standing hip hinge (hands slide down legs)8โ€“10 repsDaily
4Doorframe single-leg hamstring stretch30s / legAs needed
Self-check: film yourself coming down a flight of stairs. Stiff-legged, same leg leading, or controlled-fall = a tracking/flexibility tell worth showing your PT.
๐ŸŽฏ Band Strength 2โ€“3ร— / week

Loop band + tube band covers all of it.

#MoveDoseTarget
1Monster walks10 steps each wayGlute med, knee tracking
2Lateral band walks10 each wayHip stability
3Banded TKEs (straighten knee)3 ร— 15VMO / knee stability
4Banded ankle dorsiflexion + inv/eversion2 ร— 15 eachAnkle = first knee defense
5Banded squats3 ร— 12Quads, glutes
6Clamshells2 ร— 15 / sideGlute med
๐Ÿ“ Notes
โ€ข Band days fold in the daily work โ€” calf raises, glutes overlap on purpose. Don't double up; skip the dupes.
โ€ข Sharp pain = stop & assess. Dull tendon-loading ache is fine; sharp is a "see someone" signal, not a "push through" one.
โญ Minimum viable day: Spanish squat + single-leg balance + calf raises. Do those even when short on time.
Pairs with the animated warm-up. Green moves are knee-friendly; deeper-loading ones (lunges, squats, skip) go gentle on a grumpy day. About the demonstrator: Mr. PBSF is a pickleball with sticks for limbs. He has no knees, no hamstrings, and no birthday. Move within your own range, not his. Not affiliated with doyouevendinkbro.com. I've spoken to him about it, but he insists we're partners. We have never been seen in the same room.
